How to use it
Do the Daily Resets every day. Then alternate an Upper day and a Lower day (~20–25 min each), 3–4 times a week — shorter and more often beats one long session. Within a day the order matters: breathe first, find neutral before you load, then release → mobilize → stretch → strengthen. Ten focused minutes daily beats an hour once a week.
What actually changes things
This routine is the mobility & activation layer — it helps you move, loosen up and sit more comfortably. But the lasting change — how you look, how your back and neck feel — comes mostly from three things it supports, not replaces:
- Getting stronger over time. Progressively load a few big movements — here that's the cable row, hip hinge and external rotation: add reps, then resistance, as they get easy. Low-effort holds plateau fast.
- Moving often. The best posture is your next one — vary your position and break up sitting; don't try to hold one "perfect" pose.
- Sleep, general activity, managing load. Posture is one small input, not the whole story.
Upper day ~20–25 MIN
- Breathe — rib reset, 2 min
- Release — sub-occipital · upper-trap · chest · lat
- Mobilize — shoulder circles · thoracic rotations · thoracic extension
- Stretch — doorway pec · upper-trap + levator · SCM
- Strengthen — serratus · lower-trap · Blackburns · cable row · face pull · deep-neck-flexor
Lower day ~20–25 MIN
- Breathe → find neutral — rib reset, then the pelvic see-saw
- Release — hip-flexor · low-back / QL
- Mobilize — hip internal rotation
- Stretch — hip-flexor · rectus femoris · TFL · QL · piriformis · adductor
- Strengthen — core first — dead bug · bird dog · glute bridge · clam shells · sit-backs · obliques · hip hinge
- Finish — 30 s re-finding neutral
A typical week
Learn the form — breathing, find-neutral, and the key stretches. Keep loads light.
Progress the loadable lifts (row, hinge, external rotation). You'll usually feel looser and steadier here.
Keep going 3–4×/week and stay generally active — this is maintenance, not a finish line.
